What Is a Deload in Training? A Complete Guide
This weekend’s weather was a welcome break from the 90-degree streak we’ve been having. Running in the 70-degree air felt noticeably better than the hotter summer mornings we’ve gotten used to—and it almost felt like fall, which also happens to be peak road racing season.
As I approach the home stretch of my half-marathon training, and as many others are either deep into training or beginning their racing season, I thought it would be a good time to discuss deloading: what it is, when it may be beneficial, and who actually needs it.
What is a “Deload” ?
A deload is a period of training in which the overall stress placed on the body is intentionally reduced. This can mean decreasing training volume, intensity, frequency, or some combination of the three.
For some athletes, a deload may be a single week within a training block. For others, it may involve a longer period of reduced training. The goal is the same: allow the body to recover after a period of increased training stress while maintaining some level of activity.
When is Deloading Indicated?
Deloading can be particularly useful when training toward a specific event, goal, or milestone that requires a significant increase in training intensity or volume over a relatively short period of time.
For example, if you’re training for a 1-rep max, an endurance race, or another specific performance goal, strategically reducing training stress can help you recover and continue progressing.
Deloading may also be helpful if you notice recurring patterns of fatigue or declining performance during your training blocks. Signs that you may benefit from a deload can include:
Persistent heavy legs
Declining performance despite adequate effort
Unusual or prolonged soreness
Decreased motivation
Poor sleep
Needing increasingly long periods of recovery between sessions
If your training is organized into blocks that progressively increase in difficulty, an intentional period of reduced training following a heavy build can be an effective way to manage fatigue.
It can be tempting to keep pushing as long as things are moving in the right direction, but strategically backing off can help you sustain progress over a longer period of time.
What Does a Deload Look Like?
For lifting, a deload might involve reducing the weight used for compound lifts after a heavy strength block or reducing overall training volume by performing fewer sets, reps, or exercises.
For running, a deload generally involves reducing mileage, intensity, or both. Following several weeks of progressive mileage increases or high-intensity speed work, a runner might spend a week running shorter distances at primarily conversational, easy-run paces.
In other sports, deloads are often incorporated during the offseason. After consecutive weeks of high-intensity competition, athletes may temporarily reduce both the intensity and frequency of training.
Common Misconceptions About Deloading
A deload does not necessarily mean taking the week completely off.
Instead, it is typically a period of active recovery, where training continues but the overall stress is reduced. The goal is to give your body an opportunity to recover without completely stopping movement or training.
That said, not everyone needs a pre-planned deload.
For athletes following highly structured programs with rapidly increasing intensity, frequency, or volume—such as endurance athletes preparing for a race, athletes ramping up preseason training, or lifters pursuing maximal strength—deloads can be particularly useful.
For recreational exercisers, training progression is often slower and occurs over a longer period of time. Because tissues have more time to adapt between increases in training stress, a formal, pre-programmed deload may not be necessary.
Instead, recovery can often be managed more organically by adjusting training when fatigue or other signs of inadequate recovery begin to accumulate.
Deload vs. Taper
One important distinction for athletes preparing for competition is the difference between a deload and a taper.
Both involve reducing training stress, but they serve different purposes.
A deload is primarily used throughout a training program to manage accumulated fatigue and facilitate recovery after a period of increased training stress.
A taper, on the other hand, occurs immediately before competition. Training volume is reduced to decrease fatigue while maintaining as much fitness and performance capacity as possible for race day.
So while the two strategies are related, they aren't interchangeable: deloads help manage fatigue throughout training, while tapers prepare you to perform at your best on competition day.
Closing Thoughts
Training isn't simply about doing more, more often. Progress comes from finding the right balance between training stress and recovery. Pushing hard enough to create an adaptation is important, but so is giving your body enough time and resources to actually adapt to that stress.
If you're in the middle of a demanding training block, consider whether you're accumulating fatigue faster than you're able to recover from it. Sometimes the best way to keep moving forward isn't to push harder—it's to strategically back off, recover, and come back stronger.
And as fall racing season approaches, that may be exactly what some of us need before the next big push toward the finish line.
